Beans are the carbohydrate that behaves least like a carbohydrate. A cup of cannellini beans carries around 45 grams of it, and yet beans consistently produce one of the flattest blood glucose responses of any starchy food. The reason is a combination of high fiber, resistant starch and the fact that the starch sits inside intact cell walls that take real work to break down.
This salad is built around that. It is vegetarian, takes ten minutes, needs no cooking, and lands at 31 grams of carbohydrate with 11 grams of fiber.
Why beans behave differently
Three things are happening at once. The fiber content is high, so a meaningful share of the carbohydrate is never absorbed. A portion of the starch is resistant starch, which passes to the large intestine and is fermented rather than digested. And the physical structure of the bean slows enzymes down.
The result is that legumes sit among the lowest-glycemic-index foods measured, well below bread, rice and potato, despite their carbohydrate content looking similar on a label.
Canned beans are fine
There is no meaningful nutritional argument for cooking dried beans for this. Canned cannellini are already tender, they are cheap, and they make the difference between a lunch you make and a lunch you think about making.
Rinse them well. The liquid in the tin carries a good deal of the sodium, and rinsing removes a substantial share of it. It also washes off the slightly metallic taste.
Avocado does two jobs
The obvious one is fat, which slows the whole meal down and makes a bean salad satisfying rather than worthy. The less obvious one is that mashing part of the avocado into the dressing turns a vinaigrette into something creamy that coats the beans instead of pooling under them.
Mash half, dice half. The mashed portion becomes the dressing and the diced portion stays as pieces you can see.
Red onion and the acid
Raw red onion is sharp enough to unbalance a mild salad. Slice it thinly and let it sit in the lemon juice for five minutes before anything else goes in; the acid takes the aggression out and turns it slightly pink at the same time.
Use more lemon than feels right. Beans and avocado are both soft and rich, and without enough acid the whole bowl tastes flat.
Protein, honestly
At 14 grams per serving this is lower in protein than the chicken and fish lunches on the site, which is the honest trade for a vegetarian dish built on legumes.
If you want it higher, a tin of drained tuna or two chopped hard-boiled eggs takes it past 25 grams without touching the carbohydrate. Both work with these flavours.
